Whopper of a Workout Gives Results

Hello Friend,

Thanks to a reader of these emails my quads and calves feel like they've been beaten with sticks.

OK, so they're not quite that bad but boy, can I tell I work 'em yesterday.

I got an email a couple weeks ago from Mike. "In high school we use to run this set of stairs", he said. "We should do it over lunch some time."

Always a glutton for punishment - I mean, a great workout - I agreed.

How many steps could there be at Blawkhawk Ski Jump anyway?

Yesterday around Noon we met and proceeded to the ski jump. As we turned the corner and took a peek down, let me tell you that I was impressed.

A nice sheer drop with wide wooden stairs climbing up the slope.

We went to the bottom and started the workout - I figured I would count the steps on the way up - just cuz I was curious...

I lost count around 200.

The reason I lost count was because these steps gave my legs, heart and lungs a serious whuppin.

Just a couple sets of running up, stepping up, and hopping up in the clean air and bright sunshine was all that we needed to feel energized, strong and powerful afterwards.

Now, there's no need to find 200 straight steps to get yourself an excelent workout. Repeats on a normal flight of 12 or 15 can be just as good. Great resistance work and forces knee lift and dorsi-flexion - all three crucial for running fast.

So, find your own and get to it. Get your buht moving on up and you'll be quickly surprised by the results.

Dear Friend,

Here's a little quiz for you today…

The answer: Paavo Nurmi, the Flying Finn.

I have always been a fan of this great runner – being of Finnish descent – and the other day I found a great quote from the Finnish Running Marvel.

It is:

"Mind is everything: muscle-pieces of rubber. All that I am, I am because of my mind."

This runner trained incredibly hard physically, always carrying a stop watch and his race mentality was to just run his competition into the ground…

But, he also knew the true secret to winning. The importance of mental toughness and focus. Paavo knew that he could will his body to do anything.

Be sure to include the mental aspect to your training. Visualize, focus and train your mind while you train your body.

Workout Mantra Terrifies Peacock

Dear Friend,

So, I'm finishing up a set up hill sprints today when a freakin' peacock runs out of the woods... right in front of me.

I was getting ready for my last sprint up the hill and believe me, I was not too enthused about it. I was feeling a little under the weather and was doing more sprints than I had done all spring.

To get myself through the workout, I decided to do a little 'mind over matter.'

I started saying this to myself to get psyched up.

I will do this last sprint.
I will run this sprint fast.
I will run this sprint explosively.

Now, I usually do something similar in my head, but today I needed an extra boost. So, I started saying these affirmations out loud as I paced back and forth across the bottom of the hill.

I will do this last sprint.
I will run this sprint fast.
I will run this sprint explosively.

I was on about my third round of saying my mantra out loud when a blur of feathers booked out of the trees and right past me.

I don't know. A peacock? That's a new one. But I'm sure it wasn't some hill sprint induced hallucination. I watched as it ran into the woods and disappeared.

I turned back to my sprint. Now, I really needed some help to focus. I thought about a current goal that I am working toward and visualized it at the spot on the hill where I knew I would end my sprint.

Looking up at it, I knew that if I could get myself to run this last sprint fast, to reach that spot on the hill, I would achieve my workout goal for the day and have confidence in reaching the goal I had visualized.

Let me tell you that I was beat at the end of that sprint. But it was a great tired feeling. As I walked down I felt energetic and enthused about my accomplishement for the day.

All I had to then was avoid that peacock on the way back to my car...

Don't Be Afraid of the Dark

Hello Friend,

About 5'clock yesterday, I was bummed beyond belief.

My plan all day had been to run some hill sprints late in the afternoon. But, something had shot that idea out of the water.

It all started because I had my last physical therapy appointment for my ankle on the other side of town from my work. Far away from my favorite hill to sprint.

I thought I could find a suitable hill to run between the clinic and home... no luck.

Seems that side of town is very, very flat.

So, I got home, cut the grass, ate supper - the usual stuff.

And then about 9 o'clock, the guilt began to creep in. Actually more disappointment than guilt - I had really been looking forward to my sprints.

Even though it was pitch dark outside, I decided to take action. I strapped on my ankle brace, laced up my shoes, and headed to my back yard.

The bike path behind my house is a great place to sprint. It even has a little bit of a hill on one end - not as good as the whopper of a hill I usually sprint, but better than nothing.

I almost turned around and went back in. It was cold and windy.

But, instead I warmed up a bit and then started sprinting. About 8 trips up the path and walks back in between was all it took to get my blood going, my head clear and my legs burning. I got even more resistance quicker cuz I went into the stiff wind...

Mission accomplished.

Going back inside, I knew that I had found a way to get in my workout. True, it hadn't been the perfect time, place, or exactly what I wanted to do but, you know what? I got it done and went to bed with a clear conscience.

Much better than making an excuse and not doing anything. And, since it was pretty dark, my neighbors didn't see anything else to wonder about...

Fast and Agile at 418 Pounds

Dear Friend,

I felt like I needed to prop my eyes open with some toothpicks late Saturday night.

My 6 month old son had decided that he didn't need to sleep at all. So we were spending some late night quality time together. And what better to do at 2 am? Watch TV... good thing sumo wrestling was on.

I have to admit that I hadn't seen the sport in awhile - and didn't understand it that much. Big, fat guys grabbing each others diapers was what it looked like to me.

But Saturday night, I got a new found respect for these athletes.

Truth is, these guys are not only incredibly strong, put also very quick and flexible - and have amazing balance to boot. Watching them in the Battle of the Giants I saw explosiveness from the start of their matches, flexibility in their warm ups and great agility as they tried to turn their opponents in mid air as they flew out of the circle.

I was impressed. No wonder sumo is one of the fastest growing sports in the world. The sumo federation is trying to get it added to the next Olympic games.

How To Prepare For Battle

Dear Friend,

The guy looked like something out of a Mad Max movie. Eye black, shoes covered by tape, sleeves rolled and taped, each knuckle on his fingers taped sticky side out...

He was the only one sitting on a bench just before he took the field - he was ready to compete - and he was probably the most talented football player I have ever coached.

So, what was with the Halloween costume? Were the 74 rolls of tape and full tube of eye black going to make him play better?

You know what? It was.

Here's why.

Getting yourself ready for a game, a competition, a presentation, an interview - anything where you need to be on top of your game is really about flipping a switch.

That switch turns you from yourself into the person that is going to be in the limelight, the person under the magnifying glass. It turns you into someone just a little bit outside of yourself. A former Washington Redskin that I used to coach with called it 'the little man inside.' Before you compete, you need to let that little man out.

In other words, you must transform into the perfect athlete, the perfect presenter, the perfect speaker, the perfect person for the job... it doesn't mean you change who you are, just who you become during the 'battle'. And it is more important to believe that you are that person, than to truly 'be' perfect.

This is why my football player dressed exactly the same before every game. It was his switch. His cue to let it all hang out. Why do you think professional athletes have so many rituals before competition? It's there trigger to get 'in the zone'.

You can also think about it like acting. Actors take the stage and become someone else. It doesn't change who they are, but while on stage they can do things that are out of the norm. That's why Disney World actually categorizes their job duties as either 'onstage' or 'offstage' and the requirements for each are quite different. Those employees also need to know when to trigger the switch.

So, before you can compete at your best, you must develop your own ritual. It will be a little different for each person. I think the best way is to think of a time that you have already had great success. What were you thinking? What were you wearing? What did you eat before? How did you warm up? What did you see, hear and smell? Think about what you did before you were successful and work those into your routine. Your confidence will soar and your performance will kick buht.

How I Lost 3 Pounds Overnight

Dear Friend,

I looked at the scale this morning and had to weigh myself twice. I couldn't believe I had dropped 3 pounds overnight...

How did I do it? I hadn't starved myself, I had taken in plenty of water, I hadn't slept in the sauna or anything...

How then? Well, let me tell you...

Yesterday was a gorgeous day in Wisconsin. Sunny, upper 60's.. the perfect Spring day... finally!

It was so nice that I decided to move my workout outdoors. My plan for the afternoon - hill sprints.

Just so happens that there is a nice hill right next to my place of business and I've been waiting all winter for the chance to run it.

So, around 4:30 yesterday, I headed for the hills.

At the bottom, I did a little dynamic warmup from Ultimate Insider Speed Training Secrets - http://www.makesyoufast.com/ultimateinsiderspeed.html - to get the blood flowing and the joints loose.

I continued a warmup with some uphill walking, jogging and striding to really work up a good sweat.

Then I started to sprint up the hill. In just a few trips, I was pretty much beat. Pulse rate was up and lungs were really moving the air in and out.

Total workout time: 18 minutes... including the walk from and to my car.

And let me tell you that I felt incredible afterward. My mind was clear, my energy level was sky high and my whole body felt great - and not just my lower body... in case you think that sprinting doesn't do anything for that chest, back and arms...

Anyway, as good as I felt last night (slept great too), I was still a little surprised by the scale this morning. Down 3 pounds from yesterday.

What I Told My First State Champion

Dear Friend,

As I watched my athlete cross the finish line to win the state championship, I had to wonder: 'Had I done anything to make her win?'

Or was it just luck.

Well, I'd like to think that I had a little to do with it.

Although I was fortunate to coach a state champ my first year of coaching, I did say something right before her race at state that helped lead to victory. Or, maybe it was what I didn't say...

I last spoke to my hurdler in the staging area, just minutes before the biggest race of her life. Of course, she looked to me for advice.

'Any last words, Coach?'

I almost blew it. I almost reminded her about 100 different things to think about... her start, steps to the first hurdle, proper hurdle technique, how to finish, how to check her position in the race... Almost.

Instead, and here's the real secret to her success, I basicly said nothing.

She had practiced hard all year. She had done the right things. She had focused on her technique in practice. She had visualized the 'big' race a thousand times in her head... now all she had to do was run.

And so that's what I told her. Just to run like she had done to get this far in the first place. To do what she had done all year. The time for thinking was over.

This reminds me of the emails I get asking what athletes should think about when they are competing. Here's the key: nothing.

Thinking is for practice. When it is time to compete, you just need to let it happen. Trying to make it happen usually has negative results. You can't force yourself to perform.

If you have done all of the right things to prepare for competition, your body will do most things automatically. Don't overthink and let your brain get in the way. Overanalysis can lead to performance paralysis.

8 Year Old Teaches Sprint Secret

Hey Friend,

I looked out the patio door of my house Monday afternoon and saw something unbelievable…

My little 8 year old daughter doing speed training.

Now, she didn't know she was speed training – she was just having fun. There she was, rope tied around her waist, pulling the neighbor boy up and down the bike path in his red and yellow plastic ride-on car.

Little did she know that she was getting faster in the process.

You see, pulling stuff while you run is a great way to get faster. It's a great example of resistance training – by the way, so is running hills, stairs and bleachers.

Resistance training strengthens your body so that you can push harder against the ground and get yourself up to speed faster. It helps you to overcome inertia – your body's desire to stay at rest.

You can pull just about anything to get these results: kids in cars, tires, sleds, a training partner… it really doesn’t matter. Just so you provide resistance to pull against.

So, take it from my daughter. Pull heavy stuff around to get faster. It's simple, fun and effective.

And, by the way, resistance sprints will also burn blubber, give you a great cardiovascular workout and increase your energy to boot...

Why the Easter Bunny is Bad News

Hello Friend,

I was sitting on the couch Easter evening in a food-induced, nearly coma-like state.

I had two choices.

First, I could continue to lie there in my stupor, letting Easter dinner get the best of me.

Or, I could get up off my buht and move - enough to undo some of the damage I had done...

I chose the better option.

Now, I'm sure you don't ever overindulge- don't ever eat just a little too much on a holiday. You don't fall off the healthy eating wagon and let tempation get the best of you... you'd never stuff your face with ham, potatoes, rolls, desserts and maybe a little bit of sodi pop...

But, just in case it ever happens, here's a series of exercises to get the blood pumping, boost your energy and get you back on track.

Like I said, last night I dragged my behind off the couch and forced myself to exercise. It was not an easy decision to make when my body was all too comfy toes up on the sofa...

The best thing I could have done was to hit the bike trail for some late night sprints... but I'm still nursing one bad wheel, so that wasn't an option.

Instead, I worked through this circuit of exercise, including single leg work from Ultimate Insider Speed Training Secrets - http://www.makesyoufast.com/ultimateinsiderspeed.html :

some deep breathing to increase my energy
3 sets of pushups
6 sets of bodyweight squats - mostly single leg
6 sets of in-place hops and jumps - single leg if possible

I now had the energy that I didn't have a few minutes before.

And one more thing. I really had another choice to make. It was real tempting to beat myself up over eating too much. Just, say scroo it and chalk it up as a wasted day. Instead, I did something about it.

I was thinking back to my college days today when our garbage can was full of needles...

Syringes more specifically - you see, one of my roomates was diabetic.

That was my first brush with this disease but, as you know, it is becoming more and more common in today's society...

So, what's the best way to prevent and control diabetes? The answer may surprise you - or maybe not if you've been reading these for awhile...

Turns out that one of the best things you can do to control diabetes - or control it if you are diabetic - is to exercise - and the higher the intensity, the better.

A study from Yale published in January of this year shows that high intensity exercise - like sprinting - kicks the crud out of low intensity exercise.

The study look at 3 groups of women over 72 years of age and had them exercise at either low (50% of capacity), moderate (65%) or high intensity (80%+). They all exercised enough to burn 300 calories per workout.

But here's the kicker... the women who exercised at the high intensity showed huge improvement in their ability to use sugar and stop fat formation. The low intensity group saw little or no improvement.

Wait a minute! Weren't the low intensity women exercising in the "optimal fat burning zone"? Goes to show that we can't believe everything we are fed by the cardio "experts" of the world.

Here's why high intensity works. When muscles are not exercised vigorously, they are full of sugar. When you eat, the sugar you ingest has nowhere to go but into your bloodstream - leading to high blood sugar levels.

When you do exercise, sugar is used up in the muscles. After eating, the new sugar can be absorbed quickly from the blood into the muscle tissue.

Even if you don't care why it works, take note of this email. It's just one more reason to add high intensity sprinting to your workouts.

What You Can Learn From Green Tea

Dear Friend,

I opened my bottle of non-sweetened organic green tea at lunch today and set the cap to the side. Only later in the afternoon did I see what was written underneath the cover...

One of the brands of green tea that I drink has quotes written under the cap. I forgot to look at it while I was eating, but I'm glad I saw it later in the day. It really struck home...

The quote is by Winston Churchill - who has a lot of great ones. This one read:

"If you are going through hell, keep going."

Now, isn't that excellent advice. But, very few people take heed.

Why? Think about it. How many people that you know, when things start going bad, they wallow in self-pity, look for other people's pity and sink deeper and deeper into the negative aspects of their life?

I can think of a few. And, I can think of some times when I almost went down that road.

So, what's the alternative. Churchill said it best in his quote.

If you are in a bad place in your life, move forward to get out of it. Standing still won't get you anywhere. In fact, think of standing still as standing still in quicksand. Not only won't you go anywhere, you'll sink deeper and deeper into your problems.

Bad things happen. In athletics, in life, in business. Be sure to keep going when the going gets tough so that you can find your way out on the other side. You won't get there any other way.

I was catching up on some emails tonight and ran across a theme of sorts...

Now, I shouldn't be surprised that a lot of you have this specific goal in mind - running a faster 40 yard dash.

There are literally hundreds of things you can do every day to improve you 40 time... I write about many of them in Ultimate Insider Speed Training Secrets... but there is one simple thing you can do today to run faster:

Run 40 yard dashes.

As simple as this seems, many people forget that one of the best ways to get better at something is just to do it. Knowing all the tips and tricks is important but unless you are putting them into practice - they won't do you a bit of good.

No drills, simulations or visualizations can completely replace the real act of running a 40. If you did nothing else but this, your times will improve.

The same goes for anything else you want to get better at - want to be a better writer? Write more. Want to be a better golfer? Golf more. Want to be a better power cleaner? Power clean. Want to be a better bench presser? Bench.

Again, you need to do other things too in order to reach your full potential. If you are not practicing your skill correctly you can actually do more harm than good. But doing more of what you want to get better at is a great way to get you started.

Hey Friend,

Yesterday's email scared a lot of people.

First of all, it's uncomfortable to hear information that goes against the grain – the doesn't agree with the majority opinion that's out there. But, open you mind and give this type of training a shot – you'll be amazed by the results.

Secondly, a lot of people say "I can't do high intensity training. I'm not in good enough shape to even start."

They are wrong.

Now I'm not being my usual cold and callous self. Telling you to suck it up and quit being lazy. I truly mean that everyone can crank up the intensity of their workouts.

Let me put it to you this way. High intensity is all relative to your current physical condition.

How can you up the intensity? It's quite simple really…

If you can walk now – add some fast walking into your workouts.

If you walk fast – add some jogs.

If you jog – add some strides.

If you stride – add some fast runs.

If you run fast – start sprinting!

If you sprint – increase the speed, or the distance or decrease your rest intervals in between sets. Or, add some hill sprints while your at it…

And, "add" is not a very good term. I should have actually said "replace" some of your current intensity work with something higher. You don't have to increase the length of your workouts – they may actually become shorter.

They Say You Won't Get Results

Aaaaaaarghhhhh. Bleeeeeeeeeech

This is all I could think today when I saw the Exercise of the Week Monday in the Milwaukee State Journal.

Was it the exercise itself that caused this reaction?

Heck no. The exercise was a great one. An oldie but goodie calisthenics, body-weight exercise – the mountain climber.

It was the advice given along with the exercise that caused me to retch. I'll summarize for you:

you won't get the results you are after with this exercise unless you work in your target fat-burning heart rate zone – between 50 and 65% or your max heart rate…

No results? Has the person writing this ever done mountain climbers?

First of all, this exercise can kick your buht – no matter what intensity you're working at. Go 5 or 10 minutes straight and tell me that you aren't getting any results. This is the whole point of calisthenics – you don't need to worry about monitoring your heart rate – you just do it. And guess what? You'll get in better shape, burn fat, improve heart and lung power – all without blowing a couple hundred dollars on a heart rate monitor.

Secondly, when will the fat-burning zone myth ever die? While it's true that you burn the highest percentage of fat in this range, it is NOT where you burn the most fat. You burn the highest number of calories during high intensity exercise – like running fast - which also means you can burn off more fat.

You know the drill. Higher intensity training kicks the crap out of the fat burning heart rate zone.

Why Not To Be An Elephant

Dear Friend,

They say that an elephant never forgets… and you know what? It may be the worst thing that they – and you – can do.

Everyone seems to want to improve their memory – to be able to remember things clearer and longer. But there are many things that you should forget if you want to be successful… in athletics, in business, in life in general.

I was reading a newspaper article last Thursday that gave a great example of this.

The article described the Wisconsin Badger football team who had just started Spring practice – a bit of a theme here this week, I know…

Anyway, this is a team that is going through a lot of changes: new head coach, new coaching staff, loss of about 99% of its offensive playmakers, no returning running backs or receivers with experience, defensive players coming off catastrophic injuries, star players leaving early for the NFL, projected starters ejected from the team – the list goes on and on and on…

So, as a member of this team, what do you do? Do you focus on these changes? Think about the negatives? Fear the unknown? I don't think they will have very much success doing this.

Instead, the team is using a method known as FADO. Cam you guess what this stands for?

As one of the Badger defensive lineman put it: FADO stands for "Forget and Drive On".

What excellent advice.

This is a team that could get caught up in distractions. Caught up in would've , could've, should've thinking. These are bad habits that can be overcome by the Power of Concentration – http://www..makesyoufast.com/pocfc.html

Instead, they are choosing to forget and drive on.

Make a mistake? Learn from it, forget it and move on. Had a setback? Learn from it, forget it, move on. Been treated unfairly? Learn from it, forget it and move on.

And you should do the same.

Dwelling on the past will not put you on the path to success. Beating yourself up over mistakes, holding grudges and playing "poor, pitiful me" will hold you back.

So, don't be like the elephant who never forgets, cuz there are many things that are best forgotten.

Spring football is in the air – though you couldn't tell by the weather, or maybe you can… it has been know to snow at Wisconsin's Spring Game…

I knew that spring practice had started but hadn't had a chance to hear much about it yet.

So, I checked out the Wisconsin athletic website for an update – and got a pleasant surprise.

Right there on the main Spring Football page was a picture of the football players warming up before practice – and guess what they were doing.

A dynamic warmup of course. Including one of my favorites – what I like to call the Frankenstein walk.

This drill is great for warming up your hamstrings – essential to running fast and making sure you don't pull the ol' hammy because it's tight or just plain inflexible. Also great for hip mobility – another key to speed.

I looked further into the site and found a second dynamic warmup picture of the players running backwards – another of my favorites. Great for your quads, your knees, your balance.

Why Carry A Pig Up A Mountain

Dear Friend,

I walked through the living room last night and saw that my kids were watching the movie Holes on the Disney channel. I've seen the movie before and happened to see one of my favorite parts…

This part of the movie is a flashback. A story of the main character's ancestor talking to a gypsy woman about how to win over his one true love.

'Get a pig,' the old woman started ' and every day carry it up the mountain to eat. For there is where the sweetest onions grow.'

She continued: ' As the pig grows bigger, you will grow stronger…'

The woman went on to give the details of how this would help him win true love – and the promise he had to make – but I won't spoil the movie if you haven't seen it.

I am more interested in the pig. What can we learn from this?

You may have heard a similar story from Greek mythology. Milo of Crotona started carrying a calf on his shoulders as he went about his work each day. Day by day, the calf grew into a bull, it got bigger and heavier – which led to Milo getting stronger every day…

And progressive resistance was born…

Progressive resistance is a basic idea that almost all training is built on. Think of it this way: Your body adapts to whatever stress you put it under. If you don't increase the stress, you will not get stronger, faster, bigger.

So, doing the same workout all the time does nothing to make you better. You must increase the weight or the number of repetitions or the distance or the intensity to force your body to get better. Shock your muscle memory and see the best improvements.

The same goes for 'training' outside of fitness and athletics. Remember that growth will only come if you push your boundaries. Staying in the comfort zone – within your current limits – will not get you where you want to go.

A few weeks back, I got response to a mental toughness email that I sent out. I went a little something like this…

Wow, this email couldn't have come at a better time. It's a great confidence boost for my upcoming race. So here's the story, Tuesday at practice we were discussing the order of the 4x400 meter relay for the up coming WIAC Indoor Conference meet, when coach looks at me (only freshmen on the relay) and says you're going to anchor. This was a shock and I've been kinda nervous since then. I been trying to imagine all positives, but sometimes is hard to. Thanks for the email it has boosted my confidence and made me realize that whatever happens doesn't matter as long as I do my best.

Well the 4x400 went okay. I split a 51.5 which is by far my best all year! We finished second in our heat and that is where I got the baton, so I didn't lose any position. I also finished strong and propelled my team to a 6th place finish overall! So my goal was achieved because we medaled!! Which in the WIAC is hard as a freshmen. I guess it just comes down to having a positive attitude and believing in your ability!
